None of these require giving up variety; they just work better as the backbone of a meal than the centerpiece.
Eggs are close to the ideal budget protein: cheap, fast to cook, and genuinely versatile. A couple of eggs can turn a plain bowl of rice or a pan of vegetables into a full meal in minutes. Stir it into a sauce for extra body and protein without the fat of cream, use it as a base for a dip, or serve it plain with fruit as a filling, low-effort breakfast or dessert that quietly adds protein to the day.
Canned fish — mackerel, tuna, and similar — is shelf-stable, needs no cooking, and is one of the fastest ways to add protein to a meal. Stir it into pasta, fold it into a sandwich filling, or flake it over a salad. Because it doesn't need refrigeration until opened, it's a reliable backup that never goes to waste sitting in the pantry.
Not a complete protein on its own, but a genuinely useful contributor — oats bulk out patties, meatballs, and bakes while adding fiber and a modest protein boost, letting you stretch a smaller amount of meat or legumes further without anyone noticing the difference in taste.
The biggest shift isn't swapping one ingredient for another — it's changing which ingredient anchors the meal. A dinner built around lentils with a small amount of meat as a garnish costs a fraction of one built the other way around, and often tastes just as satisfying once the seasoning is right. Trying two or three meatless or meat-light dinners a week, built around eggs, legumes, or fish, is one of the more painless ways to bring a food budget down without anyone feeling like they're "eating cheap."
Putting a rotation of these budget proteins directly into your means you're not deciding from scratch each night whether to reach for the expensive cut of meat or the cheaper alternative — the plan has already made that call. Building out a small of go-to dishes for each of these — a lentil soup, a skyr-based sauce, a can-of-fish pasta — means you always have a fallback that doesn't feel repetitive.
